Hitting your protein target on Ozempic on a budget

Protein does not have to be expensive on Ozempic, and your smaller appetite is on your side: you are buying less food than you used to. The cheapest 30 g serves come from eggs, milk and milk powder, tinned fish, dried lentils, chicken thigh, mince, tofu and bulk whey. How to shop for this

On Ozempic, cook a batch on the day before your injection, when you still feel like cooking. A tray of chicken thighs and a pot of lentils covers the two quiet days for the price of one meal out.

  1. Start with the cheapest reliable sources

    A dozen eggs is about 78 g of protein. A litre (34 fl oz) of milk is about 34 g. A 400 g (14 oz) tin of lentils is about 24 g. A 95 g (3.4 oz) tin of tuna is about 22 g. All of these cost well under A$3 / US$2 / £1.60 per 30 g serve in most weeks.

  2. Buy the cheaper cuts and the bigger bags

    Chicken thigh over breast, whole chicken over pieces, mince over steak, frozen white fish over fresh, dried lentils and chickpeas over tins. Whey in a 1 kg (2.2 lb) bag rather than single serves.

  3. Use skim milk powder as a protein booster

    Two tablespoons stirred into porridge, soup, mashed potato or a milk drink adds about 8 g of protein for a few cents. It is the cheapest protein in the supermarket and it keeps in the cupboard.

  4. Cut the low-protein filler out of the trolley

    Biscuits, crisps, juice and most snack foods bring calories you no longer have room for. Removing them usually funds the eggs, the tinned fish and the whey without spending anything extra.

  5. Batch cook the night before your shot

    Ozempic peaks one to three days after the injection. Roast a tray of chicken thighs and boil a dozen eggs the evening before, and the two hard days are already catered for.

Cost per 30 g of protein, not cost per packet

A packet of chicken breast looks expensive next to a bag of rice, but the rice brings almost no protein. The number that matters is what it costs to put 30 g of protein on the plate. On that measure eggs, milk, milk powder, tinned fish, dried legumes, chicken thigh and bulk whey all sit at the cheap end, and prepared high-protein snacks, bars and ready meals sit at the expensive end by a wide margin.

This matters more on a GLP-1 than it did before. On semaglutide the appetite drop tends to work like a dimmer switch rather than an on-off: meals feel possible but small, and fullness arrives early and stays. Most people we coach on Ozempic can eat a modest plate, then nothing for hours. If you can only eat four small servings a day, every one of them has to carry protein, so the low-protein cheap foods that used to fill you out are no longer earning their place in the trolley. Pooled across 20 randomised trials, 35.2% of the weight lost on semaglutide was lean mass, against 26.2% when the same weight came off by diet alone, and 17.5% when resistance training was added. The good news is that your total grocery bill is usually falling anyway.

A cheap day at about 110 g of protein

  • Breakfast: porridge made with 250 ml (8.5 fl oz) milk plus two tablespoons of milk powder, about 20 g
  • Lunch: two boiled eggs and a 95 g (3.4 oz) tin of tuna on toast, about 35 g
  • Afternoon: 30 g scoop of bulk whey in water or milk, about 25 to 33 g
  • Dinner: 120 g (4 oz) chicken thigh with a half tin of lentils and frozen vegetables, about 35 g

Around 115 g of protein for roughly A$8 to A$10 / US$5 to US$7 / £4 to £5 a day at usual supermarket prices. Nothing here needs a specialty shop.

Cheap only counts if the protein average actually lands. These three tell you whether it did.

  1. One strength test, same way every week

    Goblet squat reps at a fixed weight, push-ups, or the 30-second sit-to-stand for beginners. Fat loss does not make you weaker, so a number that drops three or four weeks running is a real signal, and it is fixable. It measures what you can do, not how much muscle you have.

  2. Average protein a day, whole week

    Not your best day. 1.2 to 1.6 g per kg of goal body weight (0.55 to 0.7 g per lb), floor 1.2, protein first at every meal.

  3. Upper arm tape, same spot, relaxed

    Centimetres or inches. The waist shrinks whatever you do; if the arm shrinks as fast, that is muscle. Weight is number four, same day and time. The scale tells you what you lost. These tell you what you kept.

  • Kidney or liver conditions, food allergies or coeliac disease, all of which change which of these foods suit you

Do I need protein powder to hit my target?
